I'm picking up photography again after years of inactively from high school B/W. Been doing ok with pictures in ideal light condition, but i just hit a wall when it comes to low light.

Canon XTi
Canon 50 1.8
Canon 70-200 F4 is
Tamron 17-50 2.8
here's my problem: I'm completely clueless on how to set up for a hand held action shot in low light. I have a feeling I need to use a flash (i only have the built on flash on the XTi right now), but I'd like to get feedback from some of the experienced people on what they would do if they were taking the picture.

This was set on a tripod, ISO 100, 5.6, 4s exposure. ignoring the terrible background composition, the image came out decently sharp, and interesting.

This is where I fall completely flat on my face. ISO 1600 (horrendous noise), F2.8, 1/16s, no flash.

I need help with pic #2.
I'm fairly happy with the speed of the shot, where the motion blur is decent, but the IQ is downright horrible.
I'd like to be able to keep the relatively dark background, while lighting the subject better. I'm generally afraid of the flash though, since they just tend to flood the subject (or do nothing at all, with the onboard flash).
anyways, I'd like to hear how an experienced photographer would have approached this shot (#2). I'm open to adding an external flash, and been reading up on how to set up flash photography. I'm just curious to know if that's really the only missing piece?
